Can someone show me how to manually update my Wind MObile Galaxy nexus (which is stuck on 4.0.1) to 4.0.4 manually; unrooted and locked phone
and intend to keep it that way

Set up your drivers.
Download the stock images from here: https://developers.google.com/android/nexus/images#yakju
Unlock bootloader (wipes your device, backup first if you need to).
Flash them (guides all over here).

that guide doesnt require root or cwm... just an unlocked bootloader.

without an unlocked bootloader... no not really. even if you used ODIN, it would unlock the bootloader then relock it.
is it really so hard to type: fastboot oem unlock ?

its either manual or ODIN.
i will always prefer manual since its not that hard.
either method will wipe your device too btw.

using a unsupported tool like Odin could get you in trouble and with no chance for official support from Google nor Samsung. I suggest you use fastboot.
Also with factory images provided by google you just need to set up adb & fastboot and execute the .bat script.

From YUAKJUXW or other build to YAKJU or TO Takju is really easy!
You need to move important files from nexus to PC and then to download fastboot and then to unlock bootloader which will wipe all data and then download factory image and then extract from factory image package (.tar) the -img files and .bat file or all files to fastboot folder and plug Nexux to PC via USB and run flash-all.bat file!
on Linux you have to use the .sh file
on windows .bat or .cmd

OK! It's easy to do and I had before Yakjuxw but it took too much time to get updates for it so that's why I'm using Takju on my nexus.
The links that I gave you just follow those guides and you will have takju on your nexus...
there is not easier way to do that..
In YouTube is at least some good tutorials how to flash yakju to yakjuxw and you can do the same with takju files..

search for a cwm.zip that gives you root
rejoice.

My girlfriend has a stock nexus from Fido. She's fine with it being completely stock so long as everything works. That was the case up until about a week ago when she started having random reboots every day. She's now fed up and is open to the idea of me flashing a different firmware on her device. I explained to her how the updates work with her device.
So from what I've read, I think the best option would be to flash Googles official stock (most current) firmware that would be found on the devices from the play store. I've taken a quick look through some of the stickies and there is a lot of information which is great, but it can also be a little confusing. What would the exact process be to flash a different firmware image to this phone if she has a locked bootloader, no root access, and running 4.2.1 from Fido?
Any help is much appreciated

Easiest way for you would be to use a toolkit. You can either use mskip's or wug's toolkit. There is an option that does all the steps for you in one click ( wipe, unlock, root, flash ROM...)
Just make sure you install SDK for Android first. Check YouTube videos if you're not sure on how to do it. Once you're all setup, you'll be able to flash anything you want.
